Depends: Each patient responds to differently to the different options out there, but i've used tapping (aka emotional freedom technique), hypnosis, meditation, biofeedback, massage, acupuncture. The cause of the tension, the patient's beliefs, the location of the tension, the cost are some of the factors I use to decide which to use.

Many poses help: Yoga in general is great for upper body stretches. Try going you beginner yoga class. You could also start with sun salutations. Others poses that may be good for upper back tension include down dog, child's pose, twists ( standing and seating), cat/core stretch., cobra, locust, bridge. Make sure you adjust your posture at work.

you can do squatting with the help of chair on each side.
you can do thigh stretching by sitting on the chair and extend you leg, then bend it toward your abdomen by lifting then pressing.station bike exercise will help some,

TMJ: Tmj can cause a range of symptoms and be caused by multiple factors, mostly functional which result in strain on muscles and ligaments. This in turn can affect the adjacent areas (ears, neck, headaches). You need to have the condition evaluated by a specialist in tmj. Stopping the cause( if possible) would be great but not always possible, but stopping the affects can be treated.

Diet: There are many chemicals in our diet that can make headaches worse.  I recommend people eat "real food" - meaning food with no artificial ingredients or colors.  Many people have problems with these ingredients.  Also, you may want to eat organic food to avoid pesticides.

Covid 19: Cough, sore throat and muscle pain are all symptoms of covid-19. You can get tested, but it will not change the management. Self Isolate, take Acetaminophen for pain, and cough suppressant for cough. Drink lots of fluids and rest.
