Stretch/ Massage: You describe a very common problem, People who use phones or computers routinely. Be careful how you utilize your work machines. Ice or heat my benefit. Stretching will be very helpful including holding a moderate weight without lifting or dropping it. Over-the-counter pain medicines may help. Over the counter creams such as BenGay me also help. Physical therapy is a last resort. Be well!

Hard to say: Need more info on this one. Are you exercising the trap especially, or is it happening along with other exercise, or none at all? Often heat and NSAIDS like ibuprofen will help along with careful stretching. If not due to specific exercise which you can alter, then may be best to see massage therapist to loosen. Common to have this extend to those areas. Check angle of neck when sleeping. Good Luck
