Ask the Dr. or PT: A "pulled lower back" is not the same for everyone. So, the examining doctor and/or the pt person (physical therapy) can instruct on what to do. Usually there is a program that the pt person follows, giving the patient gradually increasing home exercises and stretches. The pt person can follow along at each visit, and see if the stretching and strengthening program needs changes.

Williams: Look up williams flexion exercises including pelvic tilt, knee to chest, pelvic rotation exercises to help your back.
Use hot packs, hot tub or low back massage.
Use balms such as ben gay and be gentle with all you do.
Walking is great to relax the back as well.

The ones done : Regularly.  There is no one best regimen but exercise is good for your back includuping stretching such as through yoga along with core stabilization and cardiovacular routines.  Lifestyle changes like a good night's sleep, avoiding tobacco and staying trim help as well.

strengthen your core: Exercises that strengthen the muscles which support your spine will help keep the disc from getting worse. If you over stretch it can make things worse but stretching and strengthening exercises with a person who knows what they are doing, will help a lot.

i have been having stiff lower back? after sitting it feels like tin man until i do some stretches. it does not severely pain. any advise?

Inflammatory pain!: You may have several different problems, but i suspect inflammation, whose hallmark is pain worsening with immobility and improving with movement. Stiffness as well: the 'gel' phenomena in arthritis!

Exercise and Stretch: Lower back pain has numerous etiologies, at 21, unless you had an injury, stretching and exercise should be beneficial. Strong abdominals will support and stabilize the lower back. Stretching the lower back, hamstrings, and buttocks muscles will help tremendously. Exercises and stretches should be done and learned by a therapist, trainer, or a person who has experience with these.

Yes: You may benefit from a course of low back exercises. I would recommend an evaluation with your doctor to see if physical therapy can be prescribed. You also may benefit from anti-inflammatory medication, as long as the medication is safe for you to take.

Muscle Spasm: What you likely have is a muscle spasm. You do not have to have direct trauma to the muscle. Just an unexpected movement when the muscle was not ready to move can cause the muscle to go into spasm. The "chunky" appearance you have in the lower back is probably a "tight - unrelaxed muscle. The best medicine is time, NSAIDs - Ibuprofen, message and a heating pad to the area. A muscle relaxer too.
