A few things: You have chondromalacia patella. This is an early degenerative problem of the cartilage on the back of the patella and the stress with up and down activities causes grinding under the kneecap. The best treatment options are icing, hamstring and quad stretching, avoid stairs/lunges/squats and activity modification.
