Have a diet rich in fresh vegetables, fruits, whole grains, milk and milk products, nuts, beans, legumes, lentils and small amounts of lean meats. Avoid saturated fats. Drink enough water daily, so that your urine is mostly colorless. Exercise at least 150 minutes/week and increase the intensity of exercise gradually. Do not use tobacco, alcohol, weed or street drugs in any form. 
Practice safe sex, if you have sex.

i wasnt near a toilet for 3 hours so had to resist urge to go. when i came to going, bowel movement extremely painful and hard to pass felt like blockage up in rectum. can resisting urge to poop cause colon or bowel cancer?

Resisting urge: Some believe that more prolonged time for fecal matter to stay in the rectum on a chronic basis may be a potential cause of rectal cancer. However I wouldn't be concerned about an occasional resisting the urge to be a precancerous factor.
